Five minutes, three phases, and nothing that leaves the ground. That is the short answer, and the rest of this page is what those three phases are for and how much floor they need. The structure comes from a published coaching model rather than a list of favourite moves. That matters, because a structure travels: once you know what each phase does, you can build a warm-up for a session the list never anticipated. It suits a flat as a side effect, since done this way nothing thuds.
The five minutes, block by block
Run it top to bottom without long pauses. The flow is part of the temperature rise, so long pauses probably give some of it back.

Upper-body session? Trade one leg block for arm circles, scapular wall slides and a few shoulder taps in a push-up position, roughly matched for time. Lower-body session? Keep every leg block and add ankle rocks against the wall. Moves swap inside a phase. The phases stay.
The floor it needs, and where that floor has to be
Most of the sequence fits inside your own standing footprint. One move does not, and it is the deep lunge: its length is roughly your own leg plus a foot, so measure it once on your own floor rather than trusting anyone’s square-metre claim. Mark both ends of the lunge with a shoe, measure the gap in centimetres, and that number is the length your strip of floor has to clear. Do the same across a bird-dog, fingertips to toes, for the width. Those two figures are usually the whole space requirement.
Two pieces of furniture usually earn their place. A door frame gives you something to hold for the leg swings, which tends to be the difference between a controlled swing and a wobble. A wall behind you does the same for ankle rocks. Neither has to be cleared, and both are usually already there.
The part people skip is the route. If the mat lives behind the wardrobe and the coffee table has to move first, the five minutes stops being five, and the warm-up is usually the first thing dropped when the session is already late. Store the mat within one reach of where you train. I would rather have a thinner mat kept somewhere stupidly convenient than a good one behind furniture.
Nothing in the block table leaves the floor, and that is deliberate. Jumping jacks and high knees raise temperature well, and they also send impact down through the structure to whoever lives below, which is the same problem that runs through any session near thin walls or floors. Marching, quiet fast feet and big arm movements raise heart rate and temperature without the thud.
Where the structure comes from
The four words are Raise, Activate, Mobilise, Potentiate, and they come from strength coach Ian Jeffreys, who set the model out in Professional Strength and Conditioning in 2007. Worth correcting a detail that gets reprinted a lot: RAMP has three phases, not four. Jeffreys’ publisher states them as Raise, then Activate and Mobilise together, then Potentiate. The table above follows that grouping.
Raise lifts body temperature, heart rate, blood flow and, on Jeffreys’ account, neural activation. Activate and mobilise engages the muscles you are about to use and takes the joints through the patterns the session will demand. Potentiate raises the stress gradually so the first working set is not also the first fast effort. The phases are designed to build on one another in sequence, which is the model’s own rationale for the order.
One controlled comparison of RAMP against the alternatives exists and it is small. In a randomised crossover trial, 14 male amateur soccer players aged 16 to 22 did RAMP, static stretching, or no warm-up on separate days. RAMP produced higher vertical jumps, 32.5 cm against 30.3 for static stretching and 29.9 for nothing, and faster sprints, 4.16 s against 4.22 and 4.24. The differences reached significance, and the sample is fourteen young men, so read it as a point in favour rather than a settled case. The authors also note they did not measure core temperature or muscle activity, so the trial says the structure worked and does not say why.
Nothing here promises fewer injuries. That claim is on most warm-up pages and no source I can find establishes it for a home session on a flat floor.
The stretching question, with the number attached
The usual advice is to keep long static holds out of a warm-up, and it survives, but the version with a threshold on it is more useful than the version without.
A meta-analysis of pre-exercise static stretching found a pooled strength reduction of 5.4 percent, an explosive-performance reduction of 2.0 percent, and a power reduction of 1.9 percent whose confidence interval crosses zero (Simic et al., 2013). A later review pinned the dose. Holds of up to about 60 seconds per muscle group impair strength and power trivially, by one to two percent, and inside a full warm-up the figure falls to around 1.1 percent. Past 60 seconds per muscle group the declines become substantial, 4 to 7.5 percent (Behm et al., 2019).
So the practical line is a stopwatch line. On those numbers, a thirty-second hamstring hold before a session costs you close to nothing. Three minutes of hanging in a forward fold before a heavy set is a different proposition. If you like a short hold in the warm-up, keep it short and put dynamic work after it. Save the long holds for after the session, when the goal has changed anyway.
Two minutes, when that is all there is
Some evenings the choice is a rushed warm-up or none. Protect the order, not the duration. Keep one block from each phase: thirty seconds of marching to raise, one set of glute bridges plus one deep lunge each side to activate and mobilise, and a few smooth squats to potentiate. That keeps the shape of the thing.
Spending a tight budget entirely on marching is generally the tempting error, because sweating feels like warming up. The floor blocks feel less productive and they are the ones that take your hips through the range the session is about to demand.
Scaling in the other direction is judgment rather than evidence, and I would treat it as such. A body that has climbed stairs and carried bags all day starts warmer than one rolling out of bed at six, so a morning session probably wants longer in the raise and mobilise blocks. Read the first practice squat and let it decide: easy means go, stiff means keep going regardless of the clock.
Treat all of this as the front bookend of a session rather than the session. It primes a workout, it does not replace one, and it pairs with a no-equipment workout on the same patch of floor or any gym-free routine. The back bookend is the opposite job, and the long holds that were a poor idea beforehand belong there.
